Fartlek

The fartlek changes from week to week, but it usually consists of somewhere between 38-42 minutes of hard running (2:50/km on the flat to as fast as I can up hills)

Recent fartlec's have been the following:

1,5,6,6, 3,1,9,5,3, recovery 2minutes
6’,1’,7’,2’, 10’,4’,8’,1 recovery 90 seconds
1,6,1,7,2,12,4,8,1 rec 90 sec

As I said it changes often. I Don't think the duration of the efforts make a huge difference, so long as I am working hard, and the efforts ain't too short i'll benefit from the run.
